Dumbbell

8-Week Dumbbell Strength Foundations

Eight weeks of dumbbell strength training, organised into four two-week phases with three sessions on non-consecutive days each week. This Level 1 PDF starts with movement practice and choosing working weights, then develops training volume, introduces more demanding unilateral variations and finishes with an emphasis on controlled loads. Repeating each phase’s three workouts in its second week gives the program 24 scheduled strength sessions.

The digital guide includes a roadmap, a five-minute warm-up, an optional cardio session and linked exercise demonstrations. Strength sessions are listed at 45–60 minutes, with guidance to add repetitions or increase weight while working within the prescribed ranges.

Your progression

Training rhythm

Train on three non-consecutive days each week. The program has 4 two-week stages: complete each stage’s three workouts once in its first week and repeat them in its second week, progressing within the prescribed ranges.

Strength sessions are listed at 45–60 minutes. Add repetitions or increase weight when heavier equipment is available, while following the program’s prescribed work.

Weeks 1–2: Build Your Base

Practise the movements, find your starting weights and establish consistency.

Weeks 3–4: Build Capacity

Build training volume while maintaining movement quality.

Weeks 5–6: Add Challenge

Add unilateral work and more challenging exercise variations.

Weeks 7–8: Train Stronger

Use your strongest controlled loads to complete the final phase.

Optional cardio

If you want an additional training day, add the optional cardio session once per week. Optional cardio is separate from the scheduled strength-session total.
