12-Week Dumbbell Strength Progression

A twelve-week dumbbell strength program with three sessions on non-consecutive days each week. The plan is divided into six two-week stages, moving from consistent working loads through volume, unilateral training, power and control, and heavier loading where technique and the prescribed range can be maintained. Each stage’s three workouts are repeated in its second week, for 36 scheduled strength sessions.

The digital PDF includes the roadmap, a five-minute warm-up and linked exercise demonstrations. Strength sessions are listed at 45–60 minutes. Two cardio options provide a choice for an optional fourth training day, with the option to alternate them weekly or repeat your preferred session.

Your progression

Training rhythm

Train on three non-consecutive days each week. The program has 6 two-week stages: complete each stage’s three workouts once in its first week and repeat them in its second week, progressing within the prescribed ranges.

Strength sessions are listed at 45–60 minutes. Add repetitions or increase weight when heavier equipment is available, while following the program’s prescribed work.

Weeks 1–2: Establish Strength

Set your working loads and establish a consistent rhythm with controlled repetitions.

Weeks 3–4: Build Volume

Build training volume while keeping repetitions controlled.

Weeks 5–6: Unilateral Strength

Introduce more demanding single-side work with attention to strength and stability.

Weeks 7–8: Power & Control

Combine powerful movements with deliberate control and solid technique.

Weeks 9–10: Advanced Loading

Use heavier working loads when you can maintain the prescribed range and control.

Weeks 11–12: Perform Strong

Bring the strength and control practised throughout the program into the final stage.

Optional cardio

For an optional fourth training day, choose Cardio A or B. Alternate the options from week to week or use the one you prefer. Optional cardio is separate from the scheduled strength-session total.
